How to Pick Starting Weights as a Beginner (Using 1RM Estimates)

Picking your first working weight is awkward. You stand in front of the rack, count plates, mentally compare yourself to the person two stations over, and end up grabbing whatever felt vaguely safe last time.
That's the situation most beginners (and most returners) walk into. The advice they usually get is either useless ("start light") or a little reckless ("go test your max, you'll feel it"). Neither helps.
This article is the alternative I wish someone had handed me earlier: estimate your one-rep max from one controlled set, convert that estimate into a starting weight, and progress by adding one rep at a time. No grinding. No bro spotter. You can do the whole thing in a corner of the gym and nobody will know.

What "the right weight" actually means for a beginner
Forget percentage charts for a second. A good working weight, for someone in their first year of lifting, passes a simple three-part test:

You can do every rep with the same shape. The first one and the last one should look like the same lift on video.

You stop with about 2 to 3 clean reps still in you. Not failure. Not even close.

You can repeat the same session next week, in the same shape, ideally with one more rep.
That's it. If your weight meets those three, it's right – regardless of what the person next to you is loading.
The biggest mistake I see early on isn't picking too heavy. It's picking heavy enough that the last two reps look different from the first two. That's the version where injuries quietly accumulate.
Why e1RM beats guessing (and why you don't need a true max)
"e1RM" is just an estimated one-rep max. You do a set in a normal rep range, plug the weight and the reps into a formula, and the formula gives you a number that approximates what you could lift for a single all-out rep.
Two things to know about that number:

It's an estimate, not a verdict. Formulas like Epley and Brzycki disagree by a few pounds. That's fine. You're not auditing your soul – you're picking a weight for Tuesday.

It's most useful as a trend. One e1RM doesn't tell you much. Three e1RMs over three months, taken on the same lift with the same form, tell you whether you're getting stronger.

The beginner-safe e1RM test set (step by step)
Do this on a lift you've practiced a few times. A machine chest press, a goblet squat, a lat pulldown, a Romanian deadlift on a fixed bar – any movement where you can stop cleanly without dropping anything dramatic.
Step 1 – Warm up like you mean it
Two or three light sets. Empty bar, then add a little, then add a little more. Reps in the 5 to 8 range, all easy. The point isn't to fatigue you. It's to wake up the joints and rehearse the pattern.
Step 2 – Pick a weight you'd happily do 8 reps with
This is the part beginners overshoot. Pick a weight that feels almost too light. If your gut says "too easy," you're probably right where you want to be.
Step 3 – Do 6 to 10 controlled reps, then stop
The rep range that gives the most accurate e1RM is roughly 3 to 10. Lower reps are more accurate but require heavier loads, which is the opposite of what we want for someone new. So aim for 6 to 10. Move smoothly. Pause briefly at the bottom or top if the lift calls for it. The bar speed on rep 6 should look a lot like the bar speed on rep 1.
Step 4 – Stop the instant form starts to drift
Hips shifting on a squat. Lower back hyperextending on a press. Elbows flaring on a chest press. The moment something moves that wasn't moving on rep one, you're done. Even if the rep "counted."
Step 5 – Plug it in
Two numbers: the weight, the reps. Drop them into the Strength Calculator. Write the result down somewhere – phone notes are fine. That's your e1RM. Keep moving.
Safety note: If you're returning from injury, pregnant or postpartum, or genuinely unsure if heavier loading is appropriate for you yet, do this on a machine and stay on the conservative side of the rep range. When in doubt, clear it with a clinician or physio. There's no scenario where "I did one fewer pound than I could have" hurts your progress.
Turn your e1RM into starting weights
Once you have an e1RM, the rest is arithmetic. Multiply your e1RM by a percentage based on what you're training for. The table below is the cheat sheet I wish someone had taped to my locker when I started.

A couple of notes on the table:

Reps in reserve matters more than percentage. If a weight at "65%" feels like 4 reps in reserve, fine – your e1RM is probably underestimating you. If it feels like zero reps in reserve, your e1RM is probably optimistic. Trust the in-the-moment feeling.

If it's your first month, ignore the bottom row. True strength training percentages (75%+) assume your technique is already pretty steady. It isn't yet, and that's fine.

Machines, dumbbells, barbell: where to actually start
There's a quiet snobbery in lifting culture that says the barbell is the only "real" tool. It isn't. Different tools are good for different stages, and the best one for a beginner is usually whichever one removes the most decisions.
Machines
Underrated. The path is set for you, balance isn't a variable, and you can fail safely without a spotter. If you're nervous, embarrassed, or returning after time off, start here. The machine chest press is in our beginner gym level for exactly this reason.
Dumbbells
Honest with you. You'll know on rep 5 if rep 8 is going to happen. Great for unilateral work and a forgiving option when you're still figuring out the shapes. Downside: the gym's jump from 25 to 30 to 35 lb dumbbells is brutal when you're between numbers. Workaround: add a rep instead of a pound.
Barbell
Use the bar first. Just the bar. Then keep most of the weight on the floor while you learn – a 45 lb bar with a 10 lb plate on each side is plenty for a first month of practice. The barbell rewards patience and punishes ego. Wait until your form is dull-and-repeatable before chasing numbers.
How to add weight without overthinking it
Most beginner programs fail at the moment of progression. People hit their first plateau (which often isn't a real plateau – it's a bad day) and bail to a new program. Don't.
The order, every time:

Reps first. Hit the top of your prescribed rep range, with reps still in the tank, for two sessions in a row.

Then weight. Bump the load by the smallest jump available – 5 lb on a bar, the next pin on a stack, the next dumbbell. Drop your reps back to the bottom of the range.

Then a set. Only after you've climbed the rep ladder again at the new weight. Adding a fourth or fifth set should be the slowest progression you make.
That's the whole game. Reps, then weight, then a set. Repeat for several months. You will get stronger.
Troubleshooting
"It felt way too heavy."
Drop the load 10 to 15%, repeat the rep target, and rebuild. There's no medal for grinding. The session you cut short is the session you can recover from.
"I could have done way more reps than expected."
Great. Don't punish yourself by adding 20 lb tomorrow. Add 5, repeat the same rep target, and see where the wall actually is. You'll find it within two sessions.
"My form breaks at the end of the set."
Stop one rep earlier. Every time. The reps that look ugly are training the ugly version – that's what your nervous system practices and remembers.
"I've been sore for three days and I'm panicking."
Normal. Especially in the first two weeks of a new movement. Soreness isn't a measure of progress. Show up for the next session anyway – even if it means dropping the weight slightly. The second session of any new movement is always smoother.
"My e1RM is lower than I expected."
Almost certainly because you stopped before failure, which is exactly what you should have done. The estimate is conservative because you trained conservatively. Three months from now, that same set will give you a higher number without any drama.

What's a good starting weight for a beginner?
The weight you can do 8 to 12 clean reps with, while leaving 2 to 3 reps in the tank. There is no universal pound number – it depends on the lift, your body, and the day. Use the e1RM method above to find yours.
Do I really not need to test my true 1RM?
Not as a beginner. Estimated 1RM from a 6 to 10 rep set is accurate enough to pick weights, plenty safe, and gets you the same useful information without the injury risk.
What's the best rep range for an accurate e1RM?
3 to 10 is the sweet spot. Lower reps are mathematically more accurate but require heavier loads. For a beginner, 6 to 10 hits the right balance of accuracy and safety.
Are 1RM calculators accurate?
They're accurate enough to be useful, not accurate enough to be precise. Different formulas can disagree by 5 to 10 pounds. The trick is to pick one and stick with it – consistency matters more than the absolute number.
How often should I retest my e1RM?
Every 4 to 6 weeks is plenty. Same lift, same rep range, same stop point. Tracking the trend is the whole point.
What if I can do 15+ reps with the weight I picked?
Your weight is too light for an accurate estimate. Add a small amount, rest, and try again. The formula breaks down above 12-ish reps because at that point you're training endurance more than strength.
Should I lift to failure to get a better estimate?
No. Failure adds injury risk, screws up your form on the last rep (which is the data point that matters most), and isn't necessary for an estimate. Stop with 2 to 3 reps in reserve. The math handles the rest.
How quickly should I add weight?
Slower than you want to. A useful rule: add weight only after you've hit the top of your rep range with reps still in the tank for two consecutive sessions. For most beginners, that's once every 1 to 3 weeks per lift.
What if I can't add weight every week?
Then don't. Adding a rep, or even just a cleaner version of the same set, is progress. Strength is built over months, not Tuesdays.
Is it safe to use a 1RM calculator with no gym experience?
Yes, with the caveats in the safety note above: use a machine if you're brand new, stay in the conservative rep range, and stop the second your form drifts.
Do machines count as "real" strength training?
Yes. The bro-internet has been wrong about this for twenty years. Machines build strength, are easier to learn, and let you train hard without a spotter. We use them in our gym programs deliberately.
